  • Exercise description:

    • Phase 1: The Setup

      1. Position the Bag: Begin by lifting (cleaning) the sandbag into a secure front rack position. Hold it tight against your upper chest and shoulders.

      2. Set Your Feet: Place your feet shoulder-width apart with your toes pointed slightly outward.

      3. Elevate Your Elbows: Keep your elbows high and pointed forward. This creates a solid shelf and keeps the sandbag from pulling your torso forward.

      4. Brace Your Core: Pull your belly button toward your spine and lift your chest to create a neutral, rigid spine.

      Phase 2: The Squat

      1. Hinge and Lower: Initiate the movement by pushing your hips back and bending your knees.

      2. Descend Deeply: Lower your body until your thighs are parallel to the floor or slightly below.

      3. Keep Form Tight: Keep your weight centered on your heels, your chest up, and your elbows high throughout the entire descent.

      Phase 3: The Explosive Drive & Press

      1. Drive Upwards: Push forcefully through your heels to explode out of the bottom of the squat.

      2. Transfer Momentum: As your hips and knees near full extension, transfer that upward power directly into your upper body.

      3. Press Overhead: Drive the sandbag straight up over your head in one smooth, fluid motion. Do not pause between the squat and the press.

      4. Push Your Head Through: As the sandbag clears your face, push your head slightly forward ("through the window") to lock out your arms, hips, and knees completely at the top.

      Phase 4: The Return & Repeat

      1. Lower with Control: Guide the sandbag safely back down to your upper chest/front rack position.

      2. Pull Your Head Back: Move your face slightly back out of the way to avoid getting hit by the descending bag.

      3. Shock Absorb: As the sandbag touches your chest, immediately bend your knees to absorb the weight and sink right into the next squat repetition

  • Technique that must be performed to count: The weight start and stops at chest level. Lift weight fully overhead with locked out arms.

  • # of repetitions before shooting: 10

  • Casual division modifier: Lighter weight or less reps
